Behavioral Activation

When your mood is low, don't wait until you feel like it. Pick a small pleasant activity and do it — the feeling follows.

Why action comes before motivation

Breaks the low-mood loop

Withdrawal removes reward, which lowers mood, which increases withdrawal.

Rebuilds momentum

Small completed activities create evidence that effort still pays off.

Two kinds of reward

Tracking pleasure and mastery separately shows what your week is missing.

Structure for empty days

A planned day is far easier to start than an open one.

The science, briefly

Behavioral activation is one of the best-evidenced treatments for depression. A large randomized trial found it performed as well as full cognitive therapy and as well as antidepressant medication for many participants, at lower cost. The mechanism is simple: scheduling contact with rewarding activity restores the reinforcement that low mood strips away.

How to run a week

  1. 1

Pick three activities: one pleasant, one useful, one social.

  2. 2

Schedule each on a specific day — a plan without a time rarely happens.

  3. 3

Do it whether or not you feel like it; motivation usually arrives partway through.

  4. 4

Rate pleasure and mastery from 0 to 10 straight after, then plan next week from the highest scores.

Making it stick

  • ✦Start absurdly small: five minutes outside counts as a walk.
  • ✦Watch for all-or-nothing planning — a partial activity still earns its ratings.
  • ✦Mastery activities often score low on pleasure but lift mood most the next day.
  • ✦A missed day is data, not failure. Reschedule and continue.

Common questions

What if I have no energy at all?+

Shrink the activity until it takes under two minutes. The goal early on is contact with the activity, not completing it.

How long before I notice a change?+

Most people see a shift in two to four weeks of consistent scheduling, often before they feel more motivated.

Is this a replacement for therapy?+

It is a core therapy technique you can practice alone, but for persistent or severe depression it works best with professional support.
